How to Do the Arnold Press Correctly (Step-by-Step Guide)

Looking for ways to build bigger, rounder and more defined shoulders, then the Arnold press must be considered to become a staple exercise in your routine. It was named after the legendary bodybuilder Arnold Schwarzenegger and builds on the traditional overhead press by including a rotating motion that hits all heads of the shoulder.

Whether you are relatively new to lifting weights and want to learn some more exercises for your shoulders, or even an advanced trainee wishing to get more from your shoulder routine then mastering the proper Arnold press form is crucial. Not just to get the most out of the exercise but to stay injury-free as well.

In this guide, you will learn what the Arnold press is, what muscles are worked during this exercise, the exact step-by-step Arnold press execution, mistakes to prevent at all costs and an explanation of both the seated and standing variation of the exercise.

What is an Arnold Press?

The Arnold press is a variation of the dumbbell shoulder press. Instead of pressing both dumbbells straight overhead you start with the dumbbells by the sides of your shoulders with your palms facing you as you press up. It is the same rotation as the bottom half of a dumbbell front raise, but at the top your palms are facing forward. The greater range of movement provides a greater range of motion within the shoulders and stimulates more muscle than a normal dumbbell shoulder press.

Arnold Press Muscles Worked

Since targeting several of the major upper-body muscles, the primary appeal of including the Arnold press in your regular workouts is that it works out many of the important upper body muscle groups at one time.

Primary Muscles Worked

Anterior Deltoids (Front Shoulders)

Pressing exercises put all the effort on your front delts.

Lateral Deltoids (Side Shoulders)

This rotation engages your side deltoids, giving you broader-looking shoulders.

Triceps

Your triceps support the press, extending your elbows as you perform the motion.

Secondary Muscles Worked

  • Upper trapezius

  • Rotator cuff muscles

  • Serratus anterior

  • Upper chest

  • Core muscles (especially during the standing version)

The muscles worked by the Arnold press, compared to a conventional overhead shoulder press, involve greater activation of the front deltoid and medial deltoid due to the rotational movement of your arms.

Benefits of the Arnold Press

Adding the dumbbell Arnold press to your workout offers several advantages.

1. Builds Well-Rounded Shoulders

This rotational movement works more of the Heads of the Delts, than the Front delts.

2. Improves Shoulder Mobility

Increasing motion through your shoulder’s range of motion has great benefits for joint mobility and flexibility for our joint.

3. Increases Muscle Activation

According to training researchers, exercises that employ a greater range of motion typically result in greater muscle fibre activation.

4. Enhances Functional Strength

Similar motion is seen in some real-world push drills.

5. Improves Shoulder Stability

This means that your smaller stabilizing muscles will be recruited for the hard part, as you control the weights in isolation.

How to Do the Arnold Press Correctly

Learning proper Arnold press form is the key to getting the best results.

Step 1: Choose the Right Weight

Make sure to use dumbbells you can comfortably manage. If you're building a home gym, a quality Rubber hex dumbbells sets is a great choice for the Arnold press because it offers a secure grip and protects your floors.

Remember:

  • Don’t prioritise increasing your workout’s weight to start.

  • Keep them light!

Step 2: Get Into the Starting Position

Hold a dumbbell in each hand.

Lift them to shoulder level with the:

  • Elbows bent

  • Palms toward you

  • Dumbbells in front of your shoulders (similar to the top of a dumbbell curl).

Step 3: Brace Your Core

Before pressing:

  • Tighten your abs.

  • Keep your chest lifted.

  • Maintain a neutral spine.

Avoid leaning backward.

Step 4: Press and Rotate

As you push the dumbbells overhead:

  • Rotate your palms outward.

  • Finish with palms facing forward.

  • Fully extend your arms without locking your elbows aggressively.

The rotation should feel smooth—not forced.

Step 5: Lower Slowly

Reverse the movement. As you lower the weights:

  • Rotate your palms back toward your face.

  • Return to the starting position.

  • Stay in complete control throughout.

Avoid dropping the weights quickly.

Seated Arnold Press

The seated Arnold press is the most famous variation.

Benefits

  • Better stability

  • Less lower back strain

  • Easier to focus on shoulder muscles

  • Ideal for beginners

Sit on a bench with back support. Keep both feet flat on the floor throughout the exercise. The pressing technique remains exactly the same.

Standing Arnold Press

The standing Arnold press increases the difficulty. Because you're standing, your whole body has to manage that load the entire exercise motion.

Benefits include:

  • Greater core activation

  • Improved balance

  • Better overall coordination

  • Functional upper-body strength

But avoid the use of too much of the momentum of your whole body.
If you find yourself leaning backward or using your legs to help press the weight, reduce the load.

Dumbbell Arnold Press

The dumbbell Arnold press is by far the most common version. Using dumbbells allows each shoulder to move independently. Advantages include:

  • Better muscle balance

  • Improved coordination

  • Greater range of motion

  • Reduced muscular imbalances

Most gyms use adjustable or fixed dumbbells for this exercise. Many home gyms have a preference for a complete 5-50 rubber hex dumbbells sets with rack because it has the right level of weight range for beginners and intermediates and helps keep exercise equipment organized.

Common Arnold Press Form Mistakes

Even experienced gym-goers sometimes make these mistakes.

Using Too Much Weight

Heavy weights often lead to poor rotation and shortened range of motion. Choose a weight you can fully control.

Rushing the Rotation

You know the rotation is everything in the Arnold press. Don't snap your wrists. Get a slower rotation on the way up.

Leaning Too Far Back

Putting an arch in your low back puts extra stress on your spine. Keep your ribs down, engage your abs!

Incomplete Range of Motion

Don't pause halfway. Follow the full movement of the rotation and apply fully overhead on top.

Shrugging Your Shoulders

Let your shoulders relax by allowing your shoulder blades to draw away from each other and your shoulders drop toward your ears.

Final Thoughts

Whether standing or sitting, the Arnold press (using or without weight with dumbbells) increases size, strength, and stability in the shoulders while helping the range of motion in your shoulders. This exercise, along with steady performance, will give you more strength in your upper body. To buy dumbbells to do this exercise, you can get in touch with True Iron Fitness.
